Before You Buy That Supplement, Let's Have a Little Chat
Picture this. You're standing in the supplement aisle, and it's basically a wall of promises. Better sleep. Sharper focus. Bulletproof immunity. Ageless skin. Somewhere between the ashwagandha and the collagen powder, you start to wonder if you should just buy one of everything and call it a day.
Here's the thing nobody in that aisle wants to tell you. The industry's favourite question, “which one should I buy?”, is actually the wrong place to start. It's a great question if someone's trying to sell you something. It's a lousy question if you're trying to get healthier.
So let's slow down. Before any bottle enters your basket, there are four questions worth working through. Think of this as the pop quiz your body would give you, if it could talk. Answering them honestly won't necessarily talk you out of buying anything. Sometimes the quiz confirms you're right on track. But it will separate what's backed by evidence from what's backed by a marketing budget.

Question One: Could Food Handle This Already?
This is the question almost everyone skips.
Supplements exist to supplement a diet. They were never meant to replace one. Yet somewhere along the way, wellness culture flipped the order, and the capsule became step one while the actual eating became an afterthought. It's not unusual to see someone with a beautifully organised pill organiser and a fridge full of ultra-processed snacks.
Here's a study worth sitting with. A Tufts University-led team tracked roughly 27,000 U.S. adults using national health survey data and followed them for a median of six years.1 Adequate intake of several nutrients from food was linked to a lower risk of death overall, but that protective association essentially vanished when the same nutrients came from supplements instead.1 The same analysis, published in the Annals of Internal Medicine, found no overall link between supplement use and reduced mortality risk, and it flagged that high-dose calcium supplementation (above 1,000 mg/day) was actually associated with higher cancer mortality.1 It's worth noting that the study's own authors and outside reviewers cautioned that these are observational associations, not proof of cause and effect. These are exploratory findings that deserve context, not panic.2 Still, it's a useful nudge toward humility about what supplements can and can't replicate.
Why the gap? Food isn't just a delivery vehicle for vitamins. It's a package deal of fibre, phytochemicals, and thousands of compounds interacting in ways scientists are still mapping, a tangle researchers call the “food matrix.”3 Studies on this effect keep turning up the same pattern. Nutrients often behave differently once they're pulled out of their original food and studied in isolation, and that changes how well the body actually absorbs and uses them.3,4 Fruit and vegetables are a good example. The health associations linked to eating them haven't been reliably reproduced by giving people their isolated components instead.4 We haven't figured out how to bottle that complexity, and honestly, we might never fully manage it.
None of this means supplements are pointless. It means they've earned the role of backup singer, not lead vocalist. Before reaching for the bottle, ask whether a better plate could get you there first.

Question Two: What Are You Actually Trying to Fix?
Let's say you've decided food alone won't cut it. Good. Now get specific.
“I want to be healthier” is a lovely sentiment and a useless starting point. Supplements broadly split into two very different jobs, and mixing them up is where most disappointment comes from.
Nutritional supplementation fills an actual gap by correcting or preventing a deficiency. Vitamin B12 for people eating plant-based, folic acid in pregnancy, iron for a confirmed deficiency, vitamin D when your blood levels say so. Decades of clinical evidence back these up. They're solving a defined problem.
Functional supplementation is a different game entirely. These ingredients, things like botanical extracts, probiotics, and various bioactive compounds, aren't replacing something missing. They're supporting a system that's already working, whether that's cognition, sleep, stress response, or physical performance.
One replaces. The other supports. Confusing the two is how people end up expecting a stress-support blend to behave like an iron supplement, and then feeling let down when it doesn't.
Question Three: Does the Evidence Actually Hold Up?
The industry loves talking about ingredients. It's notably quieter about evidence.
A trendy botanical on the label tells you almost nothing on its own. The better questions are these. Has this ingredient been tested in well-designed human trials? Was it the same form of the ingredient used in those trials? And does the dose on the label resemble the dose that was actually studied, or is it a fraction of it, dressed up to look equivalent?

Quality isn't just a nice-to-have here. It's the whole ballgame.
Take two products with the same botanical extract on the label. They can contain wildly different levels of the compounds researchers actually studied, because growing conditions, genetics, harvesting, and extraction methods all shape the final product. Same plant name, different substance, essentially.
This is why credible botanical ingredients are usually standardised. According to the NIH's Office of Dietary Supplements, standardisation means manufacturers identify and measure specific marker chemicals in an extract and adjust the formulation so every batch delivers a consistent amount.5 Agencies including NIST and the FDA have worked with NIH on reference materials for exactly this reason, so that a product's label claims and research comparisons actually mean something.6 Standardisation doesn't guarantee results. But it does mean you're comparing apples to apples instead of apples to marketing copy.
The rule of thumb is that the evidence should be more convincing than the packaging.
Question Four: Do You Trust Who's Making It?
Last question, and it has nothing to do with the ingredient list.
Two bottles can sit side by side on a shelf, look nearly identical, and still be worlds apart in sourcing, manufacturing, and testing. These are differences you'll never see just by reading the front label.
So ask the company a few blunt questions:

Can they tell you where the ingredients actually come from?

Do they explain why they chose this dose, and not another?

Are the extracts standardised where it matters?

Are they open about testing and manufacturing standards, or vague about it?

Is their content teaching you something, or just selling you something?

You don't need a chemistry degree to ask these questions. You just need to notice whether the answers exist at all.

- What am I actually trying to fix?
- Is there real evidence behind this ingredient?
- Do I trust the company behind it?
You might still land on “yes, I'll buy this.” Plenty of the time, that's the right call. But you'll be making that call based on evidence and purpose, not trends and a nicely designed label.
And honestly? That's a better way to think about health in general, not just what's in your shopping basket.
